Bosu Lunge & Squat routine: DOMS guaranteed

Some of my favorite moves are lunges and squats (L&S for short).  I usually do them once a week or so and have been doing this for years.  So, sometimes I find the need to mix things up a bit.  The other day, I dusted off my old Bosu type balance rubber half-dome thingy and decided to do my L&S on it.  The Bosu creates a wobbly surface, so just staying on top of the darn thing is hard.  Plus it supposedly 'works your core' at the same time.  I'm not sure about that, but it does challenge your sense of balance and that is a good thing. As we age, we can't practice our mad balancing skillz enough.

I have four things to say about this workout:
  1. D
  2. O
  3. M
  4. S
Not familiar with DOMS or Delayed Onset Muscle Soreness? You will be soon.  This workout is not for the faint of heart, the injured, the frail or anyone not tough enough to eat the tequila worm.  Doing your usual L&S routine on the Bosu confuses (wobbles?) the crap out of your muscle fibers and for the next day or two, renders you unable to sit down without wincing.  Or even moaning.  Maybe screaming.  Note:  you might have trained too hard if you're screaming.

Regarding technique & form:  please refer to this old Lunge & Squat post with important links on form.  Or because you want to see a photo of me holding a rather large child as extra weight.  Yeah, her Mom thought I was crazy.

For extra calorie-burn and some more cardiovascular training, you can step on and off the bosu, jump rope or do any other form of plyometrics that will get your heart rate up.  While this is technically the 'cardio' portion of the workout, your heart rate will soar during the L&S, too. As with any intense strength workout, rest those muscles for the next 48-72 hrs before hitting them again.

**NOTE!!  Do not EVER even think about entertaining the thought of jumping rope ON TOP of the Bosu!! No no no!!** (unless of course you want to end up in the hospital in a full body cast...)

Only use extra weight if you are an L&S old-schooler. Otherwise, stick to bodyweight. Trust me:  it'll be enough.  Shoot for 10-15 reps of each move. If you do all of the exercises once through, it'll take about 20 minutes. Repeat if you dare.

Short, sweet, to the point. Cardio and strength. Multitasking at its finest.

A nail-biting moment, mentally prepping for the workout
 Cardio warmup, 5 minutes:

Dead Lift:

Squat:
 Pant, pant

Ellie wants to join in the fun.

   Sumo (= wide-legged) Squat:

Plyo bursts intermittently:  roping or Bosu stepping: (step on to bosu with left, then right foot, then jog onto ground with left then right foot).  You'll need to be comfortable with standing on a bosu before trying this.

Split lunge

Pant Pant

Single Leg Squat (one foot on Bosu, one foot off)

Knee never passes toes

Now contract your cheek muscles upward because you are done with your workout
Now go replenish the protein for your muscles.  Eat that worm.  Or do what I do:

"eat" a smoothie
And re-load those carbs like other bloggers have done:

Sniff:  the last grapefruit of the season
Q: Do you Bosu?  Favorite DOMS-inducing workout?  Worm or Smoothie, grapefruit? Favorite post-workout food?

Finally, I just want to say that no matter what is going on in my day-to-day life, I just can't stop thinking about my friend Susan.  So far, the news is good as far as cancer goes:  She does not have leukemia (in addition to the lyphoma) and chemo and radiation is expected to be very effective.  Yet, the biopsies have proven inconclusive and she might be having more surgery for a definitive diagnosis. She is handling everything with strength, grace and humor. Please keep her in your thoughts and if you feel like it, pop over and say Hi.  And when she's all better, I'm going to challenge her to a worm-eating contest. I suspect she'll win.

Our friend Susan

I have read nearly every post of Susan's for the past two years and time basically stood still and has stopped for me now with reading her posts. I think about her all day, every day, tons. Tons!!! I cannot wrap my head around it. Thank you for mentioning her, Deb. She is just an amazing human being!

And I love these workout pics of you...DOMS, oh yeah baby!

Oh man, I've never worked out on one of those BOSU balls but they look really fun! I wish I had one. I'll have to check and see if I can find one at my gym! I just recently tried out kettlebells (I know I know I'm slow) and they were fun!

Whoops, accidently deleted my comment. Blonde roots still intact here.

i was shocked to hear about susan! i will for sure keep her in my prayers! She is so strong and I hope this battle ends with her VICTORY!

As for those DOMS, kettle bell deadlifts leave sore for days. I mean I can barely squat on a pot.

Hmmm...bosu + jumping rope= sprained ankle or worse.

I am so bad about any kind of weight stuff so basically a weak wimp. No DOMS for me! I think Ellie is probably thinking "Silly Mommy"....

Worm smoothie...

Susan is in my prayers as well since I check out her blog often using the link on yours.

Averie- somehow this journey for Susan will have a positive spin. I just know it

Iheart - I got mine at target or kmart- it's a knockoff

Linds- sorry to be the bearer of that shocking news

McIntosh- no no no! Not roping and bosu together!!! That would be a broken leg for sure. Hope it wasn't confusing!

You are a star for a variety of reasons but especially because you can balance on a Bosu ball. And you have a Bosu ball! I am an exercise newbie apparently because I have never heard of DOMS before.

Susan is in my prayers as well. How crazy that she and my mom share the same name and are going through similar sicknesses. I know firsthand how dealing with cancer can be so debilitating. I hope that she is doing okay under the circumstances.

Susan is our hearts too! She is a strong girl and know she will come out winning, and we are all here for her too!!

Love bosu ball workouts, I need to get me one. We gave ours to our mom because she liked it, ugh but does not use much, maybe I should take it back haha

I couldn't help but think of how Susan was on the calendar to honor your Dad and the proceeds were going to the cancer hospital. I just wish Susan could be at that hospital getting the best treatment (and better food!)
Hodgkins, if it's that, is a very good diagnosis; as you know, I find cancer for my job and all the Hodgkin we've had are doing quite well. One of our CT techs had it and he's totally cancer free after 10 years. I totally know she will conquer this but I think we will all learn something from this.

Bosu? No thanks, I'd kill myself! But I do love those lower body lifts.
I think Ellie Is just checking to make sure you are occupied so she can chew up the flip flops!

Missy
Love seeing you in action!!

Ameena- totally off topic, but I just noticed that I had my hair in the most gawdawful bun- you as the queen of fabulous coifs should be horrified at this post- I'm surprised your eyes didn't squirt blood!

Tam- oh, glad to hear it

Twins- yes, take it back!

Missy- yes the irony is thick about the calendar. I still have some and I was thinking of sending them to Susan so that she can hand them out to all the handsome (single) doctors :-) Re. Ellie- hahah that made me laugh! boy have you got her number!! Thank god she hasn't yet discovered how yummy flip flops are! She's still on bikinis, shoelaces, blankets, and hair ties.

L-O-V-E the Bosu! I put it flat-side-up and do plank on it or stand on it and do squats. :)

Erika @ Lenses and Limes said...

I love the Bosu. I trained with a personal trainer for a short period of time who showed me some killer moves on that baby. It's amazing how an inflated plastic ball can work your muscles so hard!

Check out those toned legs! Those shots are even better than the one shower shot! Ow Ow! It is fun to see posts like these because I can visualize it all. I miss you, Deb.. I wanna move in with you. Think Derek and the kittos would mind a Janetha, a Marshall and two mutts????

I am gonna swipe these moves from you next week.

Love Susan. Love you.

Derek: did you have fun taking all these pictures of deb?

Deb (Smoothie Girl Eats Too) said...

Brittany- Oh!! Such a good reminder...I dont do that nearly often enough- thank you! I need to do that too!

Erika- yes! Shocking how such a seemingly little change can make such a big difference! I was shocked at the doms I got!

janetha- you're too sweet. THere's plenty of room- you dawgs can move in with us anytime.

Eden- what makes you think it was Derek haha :-)

Ohhh, the memories of that calendar picture. Now that I've got lymph nodes out of my right arm, I'm having some mobility issues with my right arm on top of those in the elbow on the left. I just spent like three solid minutes staring at my incredibly straight arms in that photo :P

Love you Deb. Not just for your humour, fitness know-how, and handy snack ideas, but for your continued support through all of this. Even though you're a continent away, I always know you're just an email or text away and it has helped me A LOT. xoxoxoxo

can i eat a worm AND a smoothie? hehe.
love your workout sequence- very nice!! :)

Deb (Smoothie Girl Eats Too) said...

Susan- I love you. And you never accepted my worm challenge :-) Are you scurrrred?

Kelsey- oh you are tough! A worm smoothie!? I'm very impressed!

McIntosh said...

Sure looks like you're jumping on the Bosu...clever photo-editing by Ellie! (: Glad I didn't attempt it.

Worms in smoothies might add some nice thickness...kind of like shirataki noodles...and would probably just take on whatever flavors you add.

Hi Deb, this is a fun site that you have! I love the bosu and I know what you mean about DOMS! I'm experiencing it today from Friday's workout! Great photo's of your step by step workout!

I'll keep your friend Susan in my prayers and pray that she'll be cancer free. :)
